Good things happen when you have a low body fat percentage: you look better, you feel better, and you're healthier. But there's information overload about how to reduce body fat. Alpha is stepping in and throwing his fitness hat in the ring. He's offering his advice as he's been around the fitness and weight loss block a time or two. He's been an owner fitness centers and a nutrition store.
The number one way to reduce your body fat the fastest, easiest, and safest is doing cardio 1st thing in the morning on an empty stomach. Doing it for 30-minutes first thing in the morning is the same as an hour-and-half later in the day. The body dips into your fat stores as the energy to keep going. You have to do the cardio in your target zone:
220 - your age = number
That number is multiplied by .6 as well as by .75
Those two numbers are your lower and upper range. You will be using nothing but fatty acids to keep going in that zone. You don't have to go the gym. You can walk around the neighborhood or jog in place. Simply get your heart rate in that zone.
There's so much information out there that is rogue science. Alpha also discusses 'muscle memory'. He reiterates that muscle doesn't disappear from missing meals. Muscle is not a 'precious snowflake. Try this method for two weeks with consecutive sessions. You will see the results.

Learning how to measure body fat at home is one of the best skills you will learn to assist you in your fitness transformation. Relying on the scale is simply not an accurate way to gauge progress since lifting weights is likely going to cause you to gain weight while you may be dramatically lowering your body fat percentage. A scale could make you think you are off track on your way to your lean goals.
Instead, mastering your measuring abilities of your own body fat will help you to determine your true progress. In this video, I show you how to measure your body fat yourself in your own home to figure out how close you are to your six pack abs. One method is more expensive than the other, however when you realize just how important this number will be to your progress, you may just find a way to add this tool to your gym equipment.
First, skin fold calipers are a classic home testing option. Are they the most accurate? No. However, they are the most readily available and don’t require the set up that a DEXA scan would. The tradeoff in accuracy is not that high, given that as you become more skilled in pinching…your accuracy could be within 1-3% of the exact number.
If you would rather use a more economical method for testing your body fat level at home however, you can easily do that as well. When you realize just what calipers are testing it becomes very easy to see how you can do this with a simple fifty cent tape measure. Calipers are literally measuring the thickness of the skin fold that you pinch when doing your body fat measurements.
If you can (easier when you enlist the help of someone else) simply pinch in the locations shown in this video and use a standard tape measure to mark out the thickness of the fold. Average out the results performed on your chest, abdomen and thigh and determine your body fat with this chart:
Ellington Darden:
1/4 inch pinch is 5 to 8 percent body fat
1/2 inch pinch is 9 to 13 percent body fat
3/4 inch pinch is 14 to 18 percent body fat
1 inch pinch is 19 to 22 percent body fat
1 1/2 inch pinch is 23 to 27 percent body fat

In this video I discuss the important diet and nutrition tactics to drop body fat to the single digit level. These tips will allow you to get to 8% body fat and in some cases even 5-6% body fat.
Now let’s talk about the BIG problem with most people’s nutrition when it comes to getting ripped:
Mistake #1 – Going too low in calories
If you’re eating very low calories you’re going to feel miserable, your sex drive is going to tank and your workouts are going to suffer! Eventually you’re going to have enough and break your diet, undoing much of your progress.
For this reason I like to use modest deficits, 20% under maintenance works great. So if you burn 2500 calories per day, then you should eat around 2000 calories for fat loss. This is a comfortable deficit, provided that you eat lots of filling food.
Mistake #2 – Cutting out fat or carbs
I often see people going super low in fats or carbs when cutting. In fact, a recent trend is to go really low in fat on training days and really low in carbs on rest days. I am far from fond of this approach. Going low in fat makes it next to impossible to stay full, testosterone suffers and food tastes bland.
Would it not be more enjoyable to reduce carbs slightly and have a moderate amount of fat? As long as calorie and protein intake is matched, there will be no difference in fat loss or fat gain. A similar set of problems arise with low carb dieting. Carbs support strength training and when you cut carbs training suffers big time. Further, a diet low in carbs tends to make people restless and agitated. This is because carbs trigger the release of serotonin, this is what makes you feel relaxed, tired and happy.
The best approach seems to be a balance between protein, fats and carbs.
Mistake #3 – Eating Too Frequently
A huge trend in the fitness industry is the whole idea of eating smaller meals but more frequently. Look at any fitness models diet and you’ll see that they’re eating 6, 7 or even 9 meals per day. Who in God’s green goodness has the time to eat so many meals per day? That’s absurd!
If dieting feels like a full time job you will never stick with it. Eventually life will get in the way or you’ll feel overburdened and you’ll throw in the towel. This isn’t your fault. You’d have to be an obsessed food Nazi to prepare 5+ meals per day. If dieting ruins your life then why in heck would you stick with it? It’s not worth it.
I remember years ago I would struggle to stick to a diet eating 5 meals per day. I was constantly having cravings and thinking about food. Once I scrapped the frequent meal approach, and started intermittent fasting and eating 2 to 3 big meals per day, eating at a deficit became a walk in the park. I felt completely satisfied after eating and I was able to get so much more work done. I could also incorporate delicious meals while leaning down.
It’s very often that my clients will express doubt that they will actually get lean when they’re so full on a diet. I prove them wrong each and every time. You see, I focus on making dieting so simple and so satisfying that it becomes impossible not to succeed.

The most popular methods for determining body fat percentage are: Bioelectrical Impedance Analysis (BIA) devices (you know the scales that have a metal surface and you step on the barefoot or those devices you hold with your hands at the gym), Mathematical formulas such as the US Navy formula or the YMCA formula, and skinfold calipers. Some people also use Bod Pod, Hydrostatic Weighing, and DEXA but they are not common, so we'll not discuss them here.
Although as a side note, if it's convenient for you to get a DEXA scan, I recommend you do it. DEXA scans your entire body with X-rays and tells you very precisely how much fat you have. Then all the rest of your life you'll have that DEXA scan as a reference point for your current body fat level.
Hydration status can also mess up with the readings of BIA. You could get very different body fat percentage readings in the same day just because of your hydrations status. So in conclusion BIA is not reliable, I don't recommend you use it.
Skin Fold Calipers can be pretty accurate actually depending on the brand and if you use them correctly. There are brands that have you measure up to 6 points on your body and others only one place. They usually give different results.
But I think the biggest problem with these calipers is that most people don't know how to use them. You have to grab just the right amount of skin every time - not too much and not too little, and always do it in the same places.
Again I think this can be learned with a bit of practice and you can get a result that's within 1 percent of your real body fat percentage.
Here's the interesting thing about your waist measurement: it goes up and down with your body fat percentage. For most people, not everybody but for most people, each body fat percentage has a certain corresponding waist measurement.
At 6 feet tall, 190lbs ripped is a very advanced level of muscle development. But this person has only been training for 6 months so there's no way that they're close to their genetic potential. This tells me right of the bat that they probably need to lose about 20lbs of fat to get to around 10%. I can almost guarantee it.

One of the most common questions I get is "how do I lose weight?"
The scale isn't budging.... You are putting in the time, working out and lifting heavier than you have prior. Your clothes are FITTING better and you FEEL smaller but what is going on? That DARN SCALE number isn't budging or even worse, it keeps going up? Before you toss the scale out the window there is a bit of critical information you must learn about Fat vs. Muscle.
Did you know that 5 lbs of muscle and 5 lbs of fat may WEIGH the same technically if you put them on the scale, BUT the same weight in fat takes up so much more MASS then the same weight in muscle?
Sure, if you WEIGH them they will weigh the same but look at how much volume the fat takes up? Look also at how tight and hard the muscle looks in comparison to the jiggly fat block?
The same people that say they "know this" are the ones that get upset when they lift weights and wonder why the scale isn't "drastically" going down. 5 lbs of muscle does NOT weigh more than 5 lbs of fat. The 5 lbs of muscle weighs the SAME as 5 lbs of fat. Muscle just takes up so much less space than fat. So yes, your weight may not adjust much but when you replace fat with muscle you will be so much smaller and tighter.
Here in this video I talk about the differences between muscle and fat and how those effect SCALE weight. I also talk about HOW to lose fat weight .
Oh, and FYI- It takes 3500 calories to lose ONE lb of fat.

1. EXERCISES TO LOSE BELLY FAT FAST : Keep in mind that in order to lose belly fat, calories need to be burnt. Running, jogging, brisk walking, swimming, tennis, dancing, and cycling are great exercises for burning fat. Cardiovascular exercises provide oxygen to the body, and thereby help in burning calories. Plus, aerobic exercises also provide a boost to the metabolism. The ideal duration of your cardio workout should be 30 to 45 minutes, about three times a week, or more.
To get a flatter, more defined stomach, you need to concentrate on core exercises that tone and strengthen the abdominal muscles. However, you should not keep your hopes tagged with only these exercises. In order to see an overall effect, as in a flattened stomach and a strong, toned, and healthy body, you need to perform other fat-burning exercises as well. This way, you will teach your muscles to be able to lose the excess fat. The following stomach toning exercises are effective, simple, and don't require any equipment.

For all these reasons, this video will focus on the great benefits of swimming to burn body fat; I will also show you the best two exercises to burn stored fat at top speed, and a couple extra tips to improve results even more.

It is commonly said that swimming is one of the best activities to burn fat because, unlike running or riding a bicycle, it puts most of the body's muscles to work. The heart increases its potency as a result; pumping oxygen faster to reach all corners of the body and increasing the rate at which calories are burnt. Simultaneously, heart disease is prevented.
On a different note, many people cannot do high impact exercises like running, due to problems in the joints, back or hip, which lead them to sedentary lives. If you are one of these people, swimming turns into a very attractive option.
Many people assure that they feel more relaxed and with lower stress levels after a good swimming workout. This is great, because stress increases cortisol levels -- a hormone that makes people store a lot fat very easily.
Next, I'll teach you 2 exercises that will help you burn fat like never before.
The first one consists of swimming evenly at mid intensity for 15-45 minutes. The key to this exercise is being able to swim uniformly and without stopping for a maximum of 45 minutes.
When you do a constant mid intensity cardio (at 60% of your maximum heart rate), your body burns energy that was stored as fat during the whole workout session. Your metabolism will increase its speed as well.
Remember, if you're new to swimming, start with 5 minutes or less of continuous swim. Don't get frustrated if you get tired quickly, your strength and stamina will build up over time, until you're able to complete 45-minute sessions without stopping.
Now for the second exercise!
This one is a bit tougher than last one, but it's even more potent despite the training time being less than half (duration is 10-20 minutes).
This high intensity interval training (HIIT) exercise consists of warming up with a slow 5-10 minute swim, then swimming for 1 minute at 90% of your maximum speed, and after that slowing down for 1 minute; the cycle must be repeated 5-10 times. If you do 5 cycles, your training session will last 10 minutes; if you complete 10, duration will be 20 minutes. Alternatively, you can do 1 or 2 laps at high speed and then 1 or 2, slower.
Your body won't burn much fat with this exercise, and I know this is not good news... but, once you start doing it, your metabolism will accelerate incredibly and hormones that consume fat will be released in your body. What's amazing about this is that the fat-burning effect lasts up to 2 whole days! Do you get why it's so powerful now?
This exercise may be hard to do, but just like the first exercise, you must remember to start slowly, and increase difficulty little by little. Then, what's important is to outdo yourself gradually until you can complete 5 or 10 cycles.
Now you may be wondering: How many times a week do I need to do these exercises?
You can do mid intensity workouts 4 times a week, but you may add or take away days according to your taste and convenience.
I recommend doing HIIT workouts once or twice a week. This type of exercise is so intense that it requires its very own training session. You may swim an additional 10-20 minutes at mid or low intensity after you finish.
Aditional tips:
• If you're a beginner, you may want to train under the supervision of a swimming teacher to avoid all risk of drowning, even more so if you plan on doing the second exercise.
• Make sure you drink a minimum of 2 liters of water a day (the mouthfuls you swallow from the swimming pool don't count ). If you don't, your body's ability to burn fat will be reduced way below its capability and results will take longer to show.

One of the most common comments I hear not only as a trainer - but from friends, family and online is:
‘How do you lose fat’
It should be simple, shouldn’t it? Eat less and move around more, right? Unfortunately it’s not that simple. With so much conflicting advice, I wanted to write this blog today to give you the 3 steps I have personally tested not only myself – but on thousands of others worldwide.
I will also wrap up with my personal ‘formula’ for training success when it comes to fat loss. But first, lets get you started with tip number 1:
#1 Carb Cycle
If you caught my video the other week when I was dressed up as the Cookie Monster for Halloween (and if haven’t you’ve got to check it out – not only do I look funny but it’s a great overview of carb cycling, you know I am a huge fan of carb cycling for fat loss?
Why? Because it works.
Period.
When you cycle carbs, you give your body one of the most effective ways of burning body fat – but without feeling like a zombie when you go fully low carb.
I come from a Paleo/Whole foods background. So it’s not like I don’t have experience with multiple eating lifestyles (as I like to call them). If you look at my early videos and pictures - the difference in my physique from when I used to follow that protocol, to what I look like now from carb cycling is night and day difference..
To make it work, you cycle from high-carbs to low carbs over the course of a week. The thing about carb cycling is, not only is it super-effective when it comes to leaning out – it allows you to have a weekly cheat or ‘free’ meal. This means you can stay committed to your physique goals, but you still get to have a life (and some fun!) with your family, friends or co-workers.
By the way, in the next week or so, I will be releasing my definitive book on carb cycling. So if you like the idea of trying this, and want to be told exactly how to make this work for you, and your lifestyle – keep an eye out for that.
#2 - Protein
Protein is the cornerstone to successful fat loss regimen, and there are a few main reasons why you should make sure your protein intake is high enough.
Firstly, protein is fantastic for satiety – it’s is one of the most filling macronutrients, and can help keep cravings down. This is because it takes a long time for your stomach to break down the proteins to be digested, hence you feel fuller for longer.
This brings me neatly to the next great point when it comes to protein – TEF - also known as the ‘thermic effect of food’. Don’t worry, am not going to take you through a science class! Today, all I want you to understand is that because protein is harder for the body to digest – it actually needs extra energy to break it down.
In fact, up to 15% of the calories in a protein meal are burned in digestion alone.
Finally, protein is crucial for your health. It allows your body to repair cells, and rebuild them. This is especially important if you are training regularly, as your body needs the building blocks of protein (called amino acids) to build muscle.
#3 Training
I promised I would share with you my personal training formula for fat loss, but before I do – I just want to break down exactly what I have seen work with myself, and thousands of times before.
For fat loss you HAVE to get some form of weight training in. If you want to really ramp up your results, then you need to follow your weight training with HIIT (high intensity interval training), such as something like HIIT MAX, which over 18,000 people have achieved success with to date.
Heck, I have even had personal trainers email me to say they use my program in their classes!
The above combination of weights and HIIT sounds like a lot, doesn’t it? But I am going to explain to you how everything you need to do can be done in one-hour max. That’s right, in just 60 minutes you can get your weight training, your HIIT training – everything you need for fat loss…nailed.
‘The MoreFIT Formula’
40 + 20 = Fat Loss
What that means is you are going to do 40 minutes of weight training, followed by 20 minutes of HIIT training. I bet you are thinking ‘how can I get my weights done in just 40 minutes’ Well, let me show you:
You need 4 pairs of alternate upper body and lower body exercises. So you could have shoulder press & squat, you could have chin up & box jumps, or even press ups & walking lunges. Then, all you have to do is follow up with your HIIT training, and boom – maximum fat loss in just one hour.
There you go, my top 3 tips for getting a lean, toned physique.

The thing about carb cycling is, not only is it super-effective when it comes to leaning out – it allows you to have a weekly cheat or ‘free’ meal. This means you can stay committed to your physique goals, but you still get to have a life (and some fun!) with your family, friends or co-workers.
By the way, in the next week or so, I will be releasing my definitive book on carb cycling. So if you like the idea of trying this, and want to be told exactly how to make this work for you, and your lifestyle – keep an eye out for that.
#2 - Protein
Protein is the cornerstone to successful fat loss regimen, and there are a few main reasons why you should make sure your protein intake is high enough.
Firstly, protein is fantastic for satiety – it’s is one of the most filling macronutrients, and can help keep cravings down. This is because it takes a long time for your stomach to break down the proteins to be digested, hence you feel fuller for longer.
This brings me neatly to the next great point when it comes to protein – TEF - also known as the ‘thermic effect of food’. Don’t worry, am not going to take you through a science class! Today, all I want you to understand is that because protein is harder for the body to digest – it actually needs extra energy to break it down.
In fact, up to 15% of the calories in a protein meal are burned in digestion alone.
Finally, protein is crucial for your health. It allows your body to repair cells, and rebuild them. This is especially important if you are training regularly, as your body needs the building blocks of protein (called amino acids) to build muscle.
#3 Training
I promised I would share with you my personal training formula for fat loss, but before I do – I just want to break down exactly what I have seen work with myself, and thousands of times before.
For fat loss you HAVE to get some form of weight training in. If you want to really ramp up your results, then you need to follow your weight training with HIIT (high intensity interval training), such as something like HIIT MAX, which over 18,000 people have achieved success with to date.
Heck, I have even had personal trainers email me to say they use my program in their classes!
The above combination of weights and HIIT sounds like a lot, doesn’t it? But I am going to explain to you how everything you need to do can be done in one-hour max. That’s right, in just 60 minutes you can get your weight training, your HIIT training – everything you need for fat loss…nailed.
‘The MoreFIT Formula’
40 + 20 = Fat Loss
What that means is you are going to do 40 minutes of weight training, followed by 20 minutes of HIIT training. I bet you are thinking ‘how can I get my weights done in just 40 minutes’ Well, let me show you:
You need 4 pairs of alternate upper body and lower body exercises. So you could have shoulder press & squat, you could have chin up & box jumps, or even press ups & walking lunges. Then, all you have to do is follow up with your HIIT training, and boom – maximum fat loss in just one hour.
There you go, my top 3 tips for getting a lean, toned physique.

I found Kinobody about 9 months ago and want to share with you the incredible progress I have made so far following both your Aggressive Fat Loss and Greek God programs! Both awesome! Have taken me from about 15-16% (187lb) with no strength (3 pull ups) to about 8% BF (165lb) and able to do a one arm chin!!
I found Kinobody in September after looking into Intermittent Fasting in more detail (as I've never really liked eating in the mornings anyway) and started working my way through all of your podcasts, as something just resonated with me in the way you approach your lifting, nutrition and lifestyle in general.
I've always lifted and was in the gym since about the age of 16 when training for rugby at school here in the UK. I played rugby at university as well and continued with the gym. It's always made sense to me to lift 'heavy' (5-8 reps) and not exhaust yourself by working up to the heavy weights at the end of the set etc! But I never followed a structured program /diet and made pretty poor gains in all the years I actually 'trained' and came out with nothing to show for it. I've never been in what someone would describe as 'good shape'. Pretty depressing for years of training.
This has been especially true the last few years and when stumbling across Kinobody I was probably 2 years out of any sort of exercise at all and pretty unhappy with the way I looked in the mirror (working life had taken its toll).
Last summer I decided enough was enough and joined a gym in London. I followed my own program for 4-5 months and honestly made very little progress! Below is what I looked like after that training:

In September I started 'bulking' from the information I had taken from the podcasts and this steered me pretty well for some decent strength gains. Then in january I bit the bullet as it were and bought the AFL guide and it changed everything! From following the program I was able to go from around 15-16% BF to a lean and strong 8% 2 weeks in advanced of my goal holiday in May. All my lifts had increased dramatically as well despite the cut!

I've always lifted and was in the gym since about the age of 16 when training for rugby at school here in the UK. I played rugby at university as well and continued with the gym. It's always made sense to me to lift 'heavy' (5-8 reps) and not exhaust yourself by working up to the heavy weights at the end of the set etc! But I never followed a structured program /diet and made pretty poor gains in all the years I actually 'trained' and came out with nothing to show for it. I've never been in what someone would describe as 'good shape'. Pretty depressing for years of training.
This has been especially true the last few years and when stumbling across Kinobody I was probably 2 years out of any sort of exercise at all and pretty unhappy with the way I looked in the mirror (working life had taken its toll).
Last summer I decided enough was enough and joined a gym in London. I followed my own program for 4-5 months and honestly made very little progress! Below is what I looked like after that training:

In September I started 'bulking' from the information I had taken from the podcasts and this steered me pretty well for some decent strength gains. Then in january I bit the bullet as it were and bought the AFL guide and it changed everything! From following the program I was able to go from around 15-16% BF to a lean and strong 8% 2 weeks in advanced of my goal holiday in May. All my lifts had increased dramatically as well despite the cut!

The information I am sharing that works for me may work differently for everyone, much of the program I am going to talk about depends on your current body fat and how your body responds to low fat situations.
Cutting down to super low 5% body fat will be much easier if you are already at a fairly low body fat percentage, I would say at least under 10%. For people that are in the 15-20% body fat ranges I would advise you to get down to around 10% and stay there for a while to allow your body to get used to lower body fat levels as this will help getting down to sub 5% body fat levels tremendously as your body will fight you less along the way.........
Summary of what is covered in this video:
-Start your cut already somewhat lean, (10% or under is best)
-3-4 month out, ramp up your workout loading and intensity. Train to gain!
-2-3 months out, start cutting calories from your diet, I suggest 1000 calories per and then adjust if needed as you near competition time.
-2 weeks out, switch to a high protein low cab and low fat diet consisting of mainly white fish, egg white, some checked breast and none sugar vegetables.
-1 week out start water loading, as much as you can intake.
-3-5 days out add back in some carbs in the form of rice and sweet potatoes to restore glycogen levels.
-2-3 days out cut out as much salt as possible.
-1 day out cut back on water, on the evening before only sips of water.
-Day of competition only sips of water and chow down on high sugar and none bloating food, some fat is also good like peanut butter and a nice small piece of steak in the morning.

How do we maintain low body fat?
A big reason why its hard to maintain low body fat is because the body doesnțt want to be that lean. In the literature there is this theory of a body fat set point. This basically means that each of us has a certain body fat range that we're biologically proned to maintain. So this has nothing to do with behavior its an evolutionary adaptation. Do you think there's a certain body fat percentage that you tend to gravitate towards if you don't pay attention to your diet?

The key to maintaining low body fat is changing your settling point. This means your environment and behavior. In my personal experience the best way to do that is to manipulate your food choices and diet structure in way that makes it hard to overeat.
Another important thing for maintaining low body fat I think is to know how to eat at social events, holidays and when you are traveling. Some people actually avoid them completely just so they can stick to the diet better but in my opinion that defeats the whole point. You want to look good in order to enjoy these events more, you don't want to be a great looking hermit.
Also another big factor for this is self image. Modern psychology has proved that we become what we think about. That your self image works as a cybernetic mechanism taking us to the way we see ourselves unconsciously. One of my favorite quotes is by Napoleon Hill and it goes like this: Any dominating idea, plan or purpose held in the mind through repetition of thought and emotionalized by a burning desire for its realization is taken over by the subconscious portion of the mind where it becomes a blueprint that automatically influences the actions of the body toward the attainment of that purpose. Now you can imagine what results you'll get if you maintain a poor image of yourself.
